If this sounds familiar: You're neither undisciplined nor weak. Your brain is doing exactly what multi-billion-dollar corporations have trained it to do. People in Germany spend an average of 180 minutes a day on their smartphones—in the 30-49 age group, it's even 192 minutes (Bitkom, 2026). That's over three hours a day in which your reward system is bombarded with small stimuli every second: a message, a like, a headline, the next video.
The problem isn't time. The problem is what this constant bombardment does to your ability to focus on a single thing—your work, your training, your children.
Dopamine is not the happiness hormone
Dopamine is the neurotransmitter of anticipation, not reward. Basic neuroscience research—significantly shaped by the work of Wolfram Schultz on reward prediction—shows that dopamine is primarily released when a reward possiblebut uncertain . Every feed uses precisely this principle. You never know if the next swipe will bring something interesting. Your brain therefore remains in a constant state of alert—a condition incompatible with deep concentration.
In her research on behavioral addiction, US psychiatrist Anna Lembke (Stanford) describes how this constant availability of stimuli throws the reward system out of balance: the more fast stimuli there are, the weaker the effect of slow, real rewards — a good conversation, a solved problem, a walk.

"Dopamine detox" is a scientifically misleading name. Dopamine is a vital neurotransmitter—you can't "detoxify" it, and that would be disastrous. What actually works is stimulus management: reducing the frequency of quick rewards so that your reward system becomes sensitive again to slow, genuine rewards. That's exactly what we mean when we talk about "detox" here.
The German study that refutes radical abstinence
The crucial question is: Does radical abstinence help? This is where it gets interesting — because the best answer comes from Germany.
A research team led by Dr. Julia Brailovskaia at Ruhr University Bochum studied 619 people. One group completely abstained from using their smartphones for a week, a second group reduced their daily usage by just one hour, and the control group made no changes. The results, published in the Journal of Experimental Psychology: Applied (2022), showed that both intervention groups reported greater well-being, increased physical activity, and fewer symptoms of anxiety and depression. But—and this is the key point— the positive effects lasted longer in the reduction group than in the abstinence group. Even four months later, usage had permanently decreased.
A follow-up study by the same research group (Acta Psychologica, 2024, 278 participants) confirmed that even one hour less private smartphone time per day — especially combined with 30 minutes of exercise — measurably improved mental health and even job satisfaction.

Forget the Instagram version of the dopamine detox—48 hours in a dark apartment, without music, without books, without eye contact. That's competitive sport for the ego, but not a sustainable strategy. The data from Bochum shows: Those who simply reduce their intake of food and drink last longer and benefit for a longer period.
First: Make invisible usage visible. Your brain systematically underestimates your screen time. Check your statistics tonight (iOS: Settings → Screen Time / Android: Digital Wellbeing) and note the true number. Without measurement, there is no change—this applies to training, finances, and this as well.
Second: The one-hour rule. Reduce your private screen time by exactly one hour per day—no more. This is the dose that worked in the studies, and it's small enough not to rely on willpower. The easiest way to achieve this is through fixed, stimulus-free zones rather than prohibitions: the bedroom, the dining table, the first half hour after waking up.
Third: Increase the friction. Dopamine-driven behavior thrives on ease. Turn the tables: move social media apps from the home screen to a folder on page three, disable push notifications for everything except calls and calendar, and switch to grayscale mode in the evening. Every extra second of effort reduces the frequency of reaching for your phone.
Fourth: Replace, don't just remove. The reward system needs fuel—the only question is, what kind? The follow-up study in Bochum combined the reduction with 30 minutes of exercise, with a significantly enhanced effect. Consciously schedule a slow reward for the newly freed hour. Otherwise, the gap will be filled on its own—with the first thing that catches your eye.
Fifth: Plan for a relapse. You will fail some days. That's not a character flaw, it's statistics. What matters is not the perfect day, but the weekly average. A single slip-up won't cost you anything—abandoning the entire project afterward will.

What you'll realistically notice after seven days
So that you neither start with promises of miracles nor give up too soon — this is the honest horizon of expectations:
Days 1–2: It feels worse, not better. You reflexively reach for your phone and can't find it in its usual place. These micro-irritations aren't a sign of failure—they're the ingrained automatism made visible. Each one is a data point.
Days 3–4: The frequency of your grasping decreases noticeably. Many people report experiencing "time gaps" for the first time here—moments when suddenly nothing happens for ten minutes. This very emptiness has been filling your brain every second until now. Endure it; it's the raw material for concentration.
Days 5–7: Longer, continuous periods of focus become possible again. In the Bochum studies, the one-week intervention resulted in increased physical activity, improved well-being, and fewer symptoms of anxiety and depression—effects that were still measurable months later in the reduction group.

Impulse purchases and impulsive reach for your phone operate via the same mechanism: immediate small rewards trump later large ones. Reducing one frequency measurably reduces the other as well—impulse control is not topic-specific.

Three steps, a total of 15 minutes. Still feasible today.
Minutes 1–5 — Measure. Open your screen time statistics, note down the actual time. Write your goal next to it: Actual minus 60 minutes. No more — studies show that this is exactly the right amount.
Minutes 6–10 — Create friction. Disable push notifications: everything except calls, messages from real people, and calendar. Move social media apps to a folder on the last screen.
Minutes 11–15 — Plan a substitute. Designate a distraction-free zone and inform your household (recommendation: bedroom; from now on, your phone will charge in the kitchen). And schedule a slow reward for tomorrow in your calendar — 30 minutes of exercise, cooking, or reading.
That's all. No 48-hour retreat, no radical cure. One hour, one system, seven days — then you take stock.
